I checked the account and I can see that your PRO subscription has already expired last July 25, 2023
That is why don’t get updates to the PRO plugin and is unable to access the PRO features but the settings you have saved while in the PRO will still be intact.
Everything gets safely stored in your WordPress database and transferred over to the Free version of the plugin. But, the features that are available in the paid/higher plans won’t be accessible afterward. All information you added to your content while on the PRO will remain and activates back as soon as your subscription becomes active again.

I’ve upgraded my plan but the dashboard is still saying to upgrade to pro and doesn’t have an option to download the pro plugin.

You can use that download button on the aforementioned page to download the ZIP file and manually update the PRO plugin to the latest version on all your websites following this tutorial: https://rankmath.com/kb/update-rank-math-manually/
